Read the section in the manually regarding installing the firmware. Basically all you need to do is download the appropriate build from the current build page and extract it to your ipod.

Drag and drop it from the computer thingy to the directory thingy of your choice.  Or use the iTunes thingy and the Rockbox database thingy, as explained in the manual thingy.
